📋 Sample Week in the Program — Meet Jake

Jake is 28. He works a 9-to-5, gets home around 6 PM, and still wants to hit the gym and eat well without spending his whole evening doing it. His program runs on a Push / Pull / Legs split — one of the most effective and time-efficient training structures out there. Each session is ~45 minutes of focused, high-quality work. No fluff, no wasted sets.

💪 Monday — Push Day (Chest, Shoulders, Triceps)

  • Barbell Bench Press – 4 sets x 6 reps – The foundation of upper body pushing strength.
  • Overhead Dumbbell Press – 3 sets x 10 reps – Builds shoulder size and stability.
  • Incline Dumbbell Press – 3 sets x 10 reps – Hits the upper chest for a full, balanced look.
  • Lateral Raises – 3 sets x 15 reps – Shoulder width and definition.
  • Tricep Rope Pushdown – 3 sets x 12 reps – Locks in arm size and pressing power.

🔙 Wednesday — Pull Day (Back, Biceps)

  • Barbell Deadlift – 4 sets x 5 reps – Full-body strength king. Burns massive calories and builds a thick back.
  • Pull-Ups or Lat Pulldown – 3 sets x 8 reps – Back width and that V-taper everyone wants.
  • Bent-Over Barbell Row – 3 sets x 8 reps – Back thickness and posture. Counteracts all that desk time.
  • Face Pulls – 3 sets x 15 reps – Rear delts and rotator cuff health. Often skipped, always worth it.

  • Standing Calf Raise – 4 sets x 15 reps – The finishing touch. Don't skip leg day — and don't skip calves.

🍽️ Dinner — Done in 20 Minutes, Actually Delicious

Jake gets home, changes, and throws together a meal built on whole, nutrient-dense foods — the kind that fuel your body, support recovery, and keep you feeling full and energized. No processed junk, no mystery ingredients. Just real food that does real work.

Jake's Go-To Dinner: Honey Cinnamon Beef Bowl

  • Lean Ground Beef (93/7) – seasoned with garlic, salt, pepper, and finished with a drizzle of teriyaki sauce or honey + cinnamon for a sweet, savory kick. Toss in a pat of butter while it's still hot for richness and flavor — because food should taste good.
  • Sweet Potato – microwaved or roasted, mashed with a touch of cinnamon, honey, and a little butter. Slow-burning complex carbs that fuel recovery and keep him full for hours.
  • Asparagus – sautéed in olive oil with garlic. Done in 5 minutes. Packed with vitamins, minerals, and fiber your body actually needs.

Here's the simple rule we live by: Prioritize protein.

When you're out to eat, don't obsess over hitting perfect macros. Just find the highest-protein option on the menu — a grilled chicken dish, a steak, a burger without the bun, salmon, shrimp — and build your meal around that. Protein keeps you satiated, preserves muscle, and does the heavy lifting even when everything else isn't perfect.

And if you go a little over your calories for the day? Do not worry about it. What matters is how you perform week to week, not day by day. One meal doesn't make or break your progress — consistency over time does.
